1. Challenge Overview
The KROME 21-Day Bodyweight Challenge is a three-week training system built around bodyweight resistance, progressive work intervals, conditioning and consistency. The core workouts require no gym equipment.
- Four structured training days each week.
- Monday/Wednesday: lower body + core emphasis.
- Tuesday/Thursday: upper body + core/conditioning emphasis.
- Friday and Saturday: active recovery or optional conditioning.
- Sunday: reset, mobility and weekly check-in.
- Beginner and advanced tracks use the same movement library with different work-to-rest demands.
The Goal
Build a repeatable exercise habit, improve muscular endurance and conditioning, increase total movement, and support a calorie-controlled fat-loss plan without requiring a gym.

Circuit Method
Complete each exercise for the prescribed work interval. Rest as needed between exercises. After one full pass through the list, rest 1-2 minutes before beginning the next set/round.
Quality Standard
Progress only when you can maintain technique, breathing control and joint comfort. A participant may stay on the beginner track for all 21 days and still complete the challenge successfully.

Modification Ladder
- Reduce the work interval before removing an exercise entirely.
- Increase rest before sacrificing technique.
- Use wall, countertop or knee-supported pushup variations.
- Step instead of jump on burpees, jumping jacks and skaters.
- Reduce squat/lunge depth when needed for comfort and control.
- Raise the legs during low-leg core work if the low back loses control.
- Skip the advanced finisher when recovery or technique is declining.

9. Cardio & Daily Movement
Cardio is optional because the core product is bodyweight-only. Walking is the default no-equipment option.

Effort Guide
- Easy: breathing elevated slightly; full conversation is comfortable.
- Moderate: breathing clearly elevated; short sentences are comfortable.
- Hard: reserved for brief advanced work; do not turn every session into an all-out test.
Heart-rate percentages are approximate. Medication, fitness level, heat, stress and individual physiology can change heart-rate response.

12. Nutrition Connection
Training creates the exercise stimulus; nutrition determines whether the overall plan supports fat loss, maintenance or gain. For a 21-day fat-loss challenge, the objective is a sustainable calorie deficit with adequate protein and mostly nutrient-dense foods.
- Build meals around a protein source.
- Include fruit and vegetables daily.
- Use carbohydrate portions to support training and overall calorie needs.
- Measure calorie-dense fats rather than eliminating them.
- Choose water as the default beverage.
- Do not 'earn' binge meals with workouts.
- If you miss a meal target, return to the plan at the next meal.
KROME Rule
Consistency beats compensation. Do not respond to one imperfect meal with starvation or excessive cardio.
