IMPORTANT HEALTH & NUTRITION NOTICE
This guide provides general fitness and nutrition education. It is not individualized medical advice, diagnosis, treatment, or medical nutrition therapy. Calorie needs, nutrient needs, exercise tolerance, medication interactions and appropriate rates of weight change vary by person.
Adults who are pregnant or nursing, under 18, have a history of disordered eating, have a medical condition, use medications that may interact with diet or supplements, or have other relevant health concerns should obtain individualized guidance from an appropriately qualified healthcare professional before beginning a calorie-restricted diet, substantially changing exercise, or using dietary supplements.
Recipe calories and macronutrients are estimates. Brand, cooking method, cooked weight, trimming, serving size and ingredient substitutions can change the final numbers. Do not use starvation, intentional dehydration, laxatives, unsafe supplements, or other extreme practices to accelerate scale loss.
1. HOW TO USE THE SHRED
This nutrition system is designed to remove daily decision fatigue. Each day has a nutrition type — HIGH, MODERATE, or LOWER — that matches the training rhythm of the 30-Day Shred.
- Choose your calorie lane (1800, 2200, or 2600 kcal).
- Use the 30-day calendar for today's carb designation.
- Scale the 5 listed daily meals to your lane.
- Keep protein high across all three day types.
- High carbs on training days; lower carbs on rest.
- Track weight trends, waist, energy, and sleep.
- Maintain consistent deficit without extreme starving.
- Return to plan immediately if one meal strays.
High-intensity metabolic conditioning paired with targeted carb cycling.
The KROME Standard
Protein first. Produce daily. Carbohydrates with purpose. Fats measured. Water consistently. Prepare before you are hungry. If one meal goes off plan, return to the plan at the next meal.
2. CALORIE LANES & CARB CYCLING
The calorie lanes are templates, not individualized prescriptions. The 30-day calendar has been mathematically scaled so the average intake across the full challenge is approximately 1,800, 2,200 or 2,600 calories per day.
| Calorie Lane | 30-Day Avg kcal | HIGH Day Typical | MODERATE Day Typical | LOWER Day Typical |
|---|---|---|---|---|
| 1800 Lane | 1818 kcal | 1962 kcal | 1798 kcal | 1606 kcal |
| 2200 Lane | 2203 kcal | 2378 kcal | 2178 kcal | 1945 kcal |
| 2600 Lane | 2609 kcal | 2817 kcal | 2580 kcal | 2304 kcal |
HIGH days intentionally contain more carbohydrate and usually more calories. LOWER days reduce carbohydrate portions and total calories without eliminating carbohydrate entirely.
Protein Target
For many active adults, a high-protein diet can support training, recovery and lean-tissue retention during a calorie deficit. The NIH Office of Dietary Supplements notes that athletes often need roughly 0.5-0.9 g protein per pound of body weight per day and may need more temporarily during intense training or reduced food intake.
Carb Cycle Pattern
Days 1-28 repeat: HIGH → MODERATE → HIGH → LOWER → HIGH → MODERATE → LOWER.
Day 29 is HIGH and Day 30 is MODERATE.

10. 7-DAY MAINTENANCE TRANSITION
Day 31 is not a cheat day. The objective is to preserve the behaviors that worked while transitioning toward your next fitness goal.
| Day | Transition Action Strategy |
|---|---|
| Day 31 | Keep the same meal structure. Maintain protein and normal hydration. |
| Day 32 | Repeat your most successful meals. Keep daily walking. |
| Day 33 | If moving to maintenance, add a modest amount of food rather than an unrestricted day. |
| Day 34 | Keep resistance training. Monitor hunger, body-weight trend and energy. |
| Day 35 | Practice one restaurant meal using the: Protein + Produce + Controlled Carb + Controlled Fat formula. |
